WE HAVE A FULL TIME ATHLETIC
TRAINER!
MS. KERI FOREMAN
● Certified Athletic Trainer for 21 years
● Has worked at 4 High Schools
● Worked at all three NCAA divisions
● Ms. Foreman is the expert! She has final decisions to my staff and on about
Injuries, Injury prevention, Heat Index, as well as she is going to be a humongous
support for the health and well being of all athlete’s and their families at Watkins
Mill High School.
● Her training room is not a place to just hang out, or just to go to be taped. Ms.
Foreman and I will discuss injuries and what student athletes need to be there.
HYDRATION

● Ms. Foreman has hung up hydration signs

throughout the athletic wing.
● When you do not properly hydrate, the
blood thickens and affects the blood’s
oxygen-carrying capacity which lowers the
amount of oxygen that your muscles get.
● Water not only helps to lubricate the joints,
but when you are dehydrated, you are
unable to flush toxins out of your system
and cool yourself off as efficiently. This can
put you at a higher risk of of heat illness.
HYDRATION

● Before workout (American Council on

Exercise)
○ 17 to 20 ounces of water a few hours prior
to exercise
○ 8 ounces of water 20 to 30 minutes before
exercise or during your warm up
● During Workout (high Intensity)
○ 8 ounces every 15 minutes during exercise
● After Workout
○ For every pound you lose during a workout
you should drink about 3 cups of water to
replace the loss of fluids
● IF YOU ARE THIRSTY, it’s too late - you’re
already dehydrated”
HYDRATION “DO’S and DON’Ts”
DO DON’T

● Carry a water bottle (120 ounces per ❏ Drink alcohol

day, bigger people need more) ❏ Drink Caffeine
● Eat foods with high water content ❏ Offsets any hydrating you might be doing
○ Watermelon,grapefruit,strawberries, ❏ Carbonated Drinks
cantaloupe ❏ Gastrointestinal distress, offsets hydrations
● Mix “eloctrolyte” drinks with water ❏ Feel thirsty
○ Cut your Gatorade in half with water ❏
○ Don’t drink high SUGAR
“electrolyte”drinks
● Limit Sugar intake
● Check your Urine
NUTRITION
★ You should be thinking of your body like a car or
truck. You want your body to be at peak
performance at all time. To do that you have to
really focus on taking care of what goes in your
body. Choose high quality foods if you want to
perform at a high level and reach your highest
potential
★ What you put in your body will also determine
physical, athletic, and mental improvement.
CARBOHYDRATES - TO FUEL
● FOOTBALL PLAYERS RELY HEAVILY ON
GLYCOGEN STORES FOR ENERGY. THESE ARE
DEPLETED DURING WORKOUTS AND TRAINING
● Whole grains- oatmeal, 100% whole wheat bread,
whole wheat or corn tortillas. Whole wheat pasta,
brown rice, and low sugar cereals that contain at
least 5g of protein per serving
● Fruit- whole fruit apples, pears, bananas, melons,
pineapple, cantaloupe
● Non Starchy vegetables- broccoli, spinach, peppers,
zucchini, lettuce greens (Dark), mushrooms, onions,
squas, cauliflower
● Beans and legumes- kidney, black beans, white
beans
● Dairy- Greek yogurt, low fat milk and chocolate milk
● AVOID!
○ Refined carbs- white bread, cakes, candy, cookies,
pies, high sugar cereals, sodas, and juices
PROTEINS - TO BUILD AND REPAIR
● FOOTBALL PLAYERS NEED PROTEIN TO
STIMULATE MUSCLE PROTEIN SYNTHESIS.
BEFORE AND AFTER WORKOUTS IT IS
IMPERATIVE TO HAVE
● A protein shake, low in sugar, could help build and
repair, but it is better to use real food.
● Skinless Chicken
● Skinless Turkey
● Lead Red Meets
● Beans
● Eggs
● Fish
● If you use a supplement, the best kind is making a
smoothie with Greek yogurt, nut butters, and fruits
like berries, apples, or bananas
FAT - ESSENTIAL IN MODERATION
● FOOTBALL PLAYERS NEED SOME FAT, BUT
NOT SATURATED. SATURATED FAT CAN
SLOW AN ATHLETE DOWN AND KILL
PERFORMANCE GOALS
● Fat is calorie dense which means a little goes a
long way
● Monounsaturated Fats Best to Eat!
○ Olives, olive oil, canola oil, avocado, nuts
(pistachios, macadamia, almonds, cashews) and
sunflower seeds
● Omega-3 Fatty Acids - Fatty Fish (Salmon, tuna,
halibut, trout), walnuts, flax and chia seeds
● Limit
○ Full fat dairy, butter, palm oil, fried foods, fatty cuts
of beef, margarine, creamy salad dressings of
mayonnaise
SNACKING -KEEPING FUEL IN YOUR VEHICLE
● FOOTBALL PLAYERS SHOULD EAT A SNACK
BETWEEN 2-3 TIMES PER DAY TO BE
ADEQUATELY FUELED BETWEEN MEALS.
YOU SHOULD BE EATING 5-6 TIMES A DAY
INCLUDING SNACKS
● Snacks do no mean junk food, chips, etc.
Snacks help players recover, refuel, and repair.
Whole foods provide that protein, fiber, fat, and
complex carbohydrate
● Snack Think!
○ Apples, bananas, ¾ cup cottage cheese or greek
yogurt
○ Handful of nuts ot 2 tbsp of nut butter on a piece
of whole grain bread
○ Lettuce roll ups with turkey/chicken, avocado and
mustard
○ Protein shake or smoothie made with plain greek
yogurt
○ Turkey meatballs
NUTRITION- HYDRATION IS KEY!

Every Coach that our Coaching staff has

talked to has discussed how well our players
have developed from year 2021 to 2022.

This Program is being resurrected and

brought back to be stronger. However, lets
not just look at this, but let’s go through a
reality check.
PAST - History Lesson
1. Watkins Mill hasn’t won a
game in three going on 4
years in Football at the
Varsity Level.
2. Look at the trends
however, the 2022 Season
team has remarkable
improvements, even
though the record stayed
the same
3. This years 7 on 7 teams
performed remarkably
better overall than last
years. RM League, went
toe to toe with WJ, Beat
Blake, Beat Clarksburg
